The Leanest Meats Ranked: Protein and Fat per 100g

“Eat lean meat” is standard advice for anyone trying to lose weight. But which meat is actually lean? Chicken is, unless it is a skin-on leg. Pork has a reputation for being fatty, yet one of its cuts is as lean as chicken breast. Mutton varies enormously by cut. This ranking puts the common options side by side.

Quick answer

The leanest meats for weight loss are prawns, white fish, skinless chicken breast and turkey breast, followed by pork tenderloin and lean goat meat. All provide 22 to 31 g of protein per 100 g cooked with under 4 g of fat. Skinless chicken breast offers the best mix of protein, price and availability in India.

What “lean” means

A useful rule of thumb: a lean meat has less than 10 g of fat per 100 g, and an extra-lean one has less than 5 g. For weight loss, the most helpful number is protein per 100 calories.

The ranking

Rank Meat (cooked, per 100 g) Protein Fat Calories Protein per 100 kcal
1 Prawns ~24 g ~0.3 g ~99 24 g
2 White fish (basa, tilapia, cod) ~22 g ~2 g ~110 20 g
3 Turkey breast, skinless ~29 g ~2 g ~147 20 g
4 Chicken breast, skinless ~31 g ~3.6 g ~165 19 g
5 Goat meat (lean cuts) ~27 g ~3 g ~143 19 g
6 Pork tenderloin ~26 g ~3.5 g ~143 18 g
7 Chicken thigh, skinless ~25 g ~8 g ~180 14 g
8 Salmon ~22 g ~12 g ~206 11 g
9 Eggs (whole) ~13 g ~11 g ~155 8 g
10 Bacon ~37 g ~42 g ~540 7 g

Values are approximate averages from standard food-composition data and vary with the cut, the animal and the cooking method.

Notes on the list

Prawns and white fish are the leanest of all, with almost no fat. They cook in minutes but are less filling than chicken for some people.

Chicken breast is the practical winner: very lean, widely available, affordable and easy to cook in bulk.

Goat meat is naturally leaner than most people expect. The fat in mutton dishes usually comes from fattier cuts, visible fat left on the meat, and rich gravies. Choose lean leg cuts and trim them.

Pork tenderloin is the surprise. It is nearly as lean as chicken breast. Other pork cuts, such as belly and ribs, are far fattier.

Salmon is not lean, and that is fine. Its fat is mostly unsaturated and includes omega-3s. It earns a place in a weight loss diet two or three times a week, in measured portions.

Bacon is high in protein by weight but very high in fat and salt. Treat it as a flavouring, not a protein source.

How cooking changes the numbers

Method Effect
Grilling, baking, air frying, steaming Keeps the meat lean
Pan-searing with 1 tsp oil Adds about 40 calories
Curry with measured oil Moderate
Deep frying or batter frying Can double the calories
Cream or butter-based gravies Adds 200+ calories per serving

A lean meat cooked in a heavy gravy is no longer a lean meal.

Tips for choosing lean cuts

  • Chicken: Choose breast; remove the skin.
  • Mutton or goat: Ask for leg; trim visible fat.
  • Pork: Tenderloin or loin, not belly.
  • Fish: White fish for the leanest option; oily fish for omega-3s.
  • Processed meats: Check the label for fat and sodium.

Building a weight loss week

  • 4 to 5 days: chicken breast as the main protein.
  • 2 days: fish, including one oily fish such as salmon.
  • 1 day: eggs, lean goat or pork tenderloin for variety.
